How Athletes Can Hit 150–200g of Protein Without Living in the Kitchen

If you're training seriously — whether you're a high school athlete, a college competitor, a CrossFit regular, or an adult who takes performance personally — you've heard this advice: eat more protein.
It's not wrong. But it's incomplete. Because the question isn't just how much protein you need. It's how you actually get there on a schedule that already includes practice, training, school or work, recovery, and sleep.
"We've been the official meal prep partner for ETSU Buccaneers Athletics, and the conversation with athletes is always the same: they know they need the protein, but between training, class, and recovery — there's no time to cook it. That's the gap Smash Meals fills." — Lew Kizer, Founder, Smash Meals
What the Research Actually Says About Athlete Protein Needs
The general adult RDA for protein is 0.8 grams per kilogram of body weight per day. For a 180-pound athlete, that's about 65 grams. That number is designed to prevent deficiency — not to optimize performance.
Research published in Sports Medicine (2025) recommends approximately 1.8 grams per kilogram of body weight per day for endurance athletes — with requirements potentially exceeding 2.0 g/kg/day during periods of intense training. The International Society of Sports Nutrition position stand on protein and exercise establishes that physically active individuals require significantly more protein than sedentary adults to support muscle repair, adaptation, and performance.
For a 180-pound (82 kg) athlete, that's 148 to 164 grams of protein per day minimum. A 200-pound athlete at the higher end approaches 180 to 200+ grams daily.
That's not a supplement situation. That's a meal planning situation.
The Kitchen Math That Nobody Wants to Do
To hit 180 grams of protein from whole foods daily:
- Breakfast: 6 egg whites + 2 whole eggs = ~28g (15 min to cook)
- Mid-morning: Greek yogurt + protein shake = ~40g
- Lunch: 8oz grilled chicken breast = ~55g (20–25 min to cook)
- Post-workout: protein shake = ~25g
- Dinner: 6oz lean beef + vegetables = ~45g (30 min to cook)
That's 70–90 minutes of active cooking per day — on top of 2–3 hours of training. For most athletes, that math doesn't work. And when it doesn't, they grab fast food, skip meals, or hit the day short on protein.

Why 100% Gluten-Free Matters for Athletes
Gluten can trigger low-level systemic inflammation even in people without celiac disease. For athletes, chronic low-grade inflammation is the enemy of recovery. Eliminating gluten removes one potential source of inflammatory load.
For athletes who do have celiac disease or confirmed gluten sensitivity, training in a chronic inflammatory state from accidental gluten exposure is genuinely performance-limiting. Smash Meals is the only meal prep kitchen in the Tri-Cities operating with zero gluten and zero cross-contamination risk.
