HYROX Recovery Meals

A normal mixed meal: a clear protein source, carbohydrate in proportion to how hard the session was, and enough total food that you are not quietly under-eating across a heavy training block. Recovery from HYROX training is mostly a daily-habits problem, not a post-session-window problem.

What should a HYROX recovery meal look like? A normal mixed meal: a clear protein source, carbohydrate in proportion to how hard the session was, and enough total food that you are not quietly under-eating across a heavy training block. Recovery from HYROX training is mostly a daily-habits problem, not a post-session-window problem.

Why HYROX recovery is a weekly problem, not a single meal

HYROX publishes one fixed format: eight 1 km runs alternating with eight workout stations, so every athlete covers 8 km of running plus 8 stations. Training for it usually means running volume and strength work in the same week, often on the same day. That combination is what makes recovery hard: the running load asks for carbohydrate and total energy, while the strength and station work asks for protein and time.

Athletes who struggle in a HYROX block usually are not missing a magic recovery food. They are accumulating small shortfalls — a skipped lunch after a morning run, a dinner that was mostly carbohydrate with very little protein, three nights of poor sleep — and then wondering why the sled feels heavier each week.

What the evidence says

The ISSN position stand on protein and exercise concludes that roughly 1.4–2.0 g per kg of body weight per day is sufficient for most exercising people, and that both resistance exercise and protein intake stimulate muscle protein synthesis.

Morton and colleagues' meta-analysis found added protein improves strength and lean-mass gains from resistance training, with the pooled benefit levelling off near 1.6 g/kg/day — evidence for adequacy rather than for extremes.

On the endurance side, the contemporary carbohydrate review supports restoring carbohydrate in proportion to the work done, which in a mixed HYROX week varies a lot between a long run day and a technique session.

How strong is this evidence? The protein figures come from resistance-training and general exercise populations, not from HYROX athletes doing concurrent training. They are the best available reference, not a sport-specific finding.

Where gluten-free actually fits

Our kitchen is 100% dedicated gluten-free because some people need it to be — coeliac disease, diagnosed gluten sensitivity, or a household that simply eats gluten-free. Removing gluten is not a performance strategy in itself, and there is no good evidence it improves output, recovery or inflammation in athletes without a medical reason. For recovery specifically, what matters is that the meal contains enough protein and gets eaten — not whether it contains gluten.

Frequently asked questions

Is there an anabolic window after HYROX training?
The evidence points to total daily protein and consistent distribution mattering more than a narrow window. Eating reasonably soon after training is convenient; it is not the deciding factor.
How much protein per meal?
Spreading your daily target across meals is more practical than chasing a per-meal figure. Published guidance frames the target daily, at roughly 1.4–2.0 g per kg of body weight for most exercising people.
Do I need carbohydrate after strength sessions too?
In a HYROX block, yes — you are almost always running again within a day or two, and treating strength days as low-carb days tends to catch up with you.
Are protein snacks useful or just marketing?
They are useful when they solve a real gap, such as a long stretch between lunch and a late dinner. They do not add anything if your meals already cover your intake.
How do I know if I am under-recovering?
Paces drifting, sessions feeling disproportionately hard and persistent low energy are more informative than soreness. Those signs warrant looking at sleep and total food first — and a qualified dietitian or clinician if they persist.
