HYROX publishes one fixed format: eight 1 km runs alternating with eight workout stations, so every athlete covers 8 km of running plus 8 stations. Finishing that leaves you in an odd state: legs emptied by repeated running, upper body and grip trashed by the sled, carries and wall balls, and a gut that has been compressed for an hour or more. Appetite is frequently absent, and a lot of athletes accidentally eat almost nothing until the evening.
The practical problem is rarely choosing the perfect recovery ratio. It is getting any real food in at all while standing in a busy venue, then not compounding the deficit by skipping dinner because you are tired.
Protein's role in recovery and adaptation is the best-supported part. The ISSN position stand places adequate daily protein at roughly 1.4–2.0 g per kg of body weight for most exercising people, and Morton and colleagues' meta-analysis found benefits of added protein levelling off near 1.6 g/kg/day in pooled resistance-training data. Both are daily figures, which is exactly why one perfect post-race shake matters less than the rest of the day.
On the carbohydrate side, the contemporary endurance carbohydrate review and the 2026 consensus discussion both frame restoring carbohydrate availability as proportional to what the session actually depleted — a first race in a long division is different from a comfortable open-division finish.
How strong is this evidence? Rapid-refuelling research was largely built around athletes training again within hours. If your next session is more than a day away, the urgency drops sharply and normal eating across the day does the job.
